How the numbers are calculated

  • BMR (Basal Metabolic Rate) uses the Mifflin-St Jeor equation:
    BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age + s where s = 5 for men and s = -161 for women.
  • TDEE (Total Daily Energy Expenditure) multiplies BMR by an activity factor that reflects your lifestyle or weekly training volume.
  • Goal calories adjust TDEE with a moderate surplus or deficit. The calculator safeguards against extreme deficits by keeping the target above ~85% of BMR.
  • Macro distribution converts calories into grams with the standard conversions: carbs and protein at 4 kcal per gram, fat at 9 kcal per gram.

  • Slow muscle gain → roughly 250 kcal above TDEE.
  • Muscle gain → roughly 500 kcal above TDEE.

Tip: The projected weekly change is an estimate based on 7,700 kcal ≈ 1 kg of body mass. Individual responses vary.

Macro presets

  • Balanced: 50% carbs / 25% protein / 25% fat – a classic all-round profile.
  • Lower carb: 30% carbs / 35% protein / 35% fat – suitable for low-carb or ketogenic transitions.
  • Higher protein: 35% carbs / 35% protein / 30% fat – supports body recomposition or strength phases.
  • Custom: Set your own percentages; the tool validates that they sum to 100%.
